Making Sense of Your Body Composition Numbers

Four different calculators can give you four different verdicts on the same body. That is not a flaw β€” each measures something genuinely different. Knowing which number answers which question saves a lot of pointless worry.

BMI: a population tool doing an individual's job

BMI is weight divided by height squared, and it was designed to describe populations, not people. At that job it is genuinely useful: it tracks obesity trends across millions cheaply and consistently.

BMI is not inaccurate. It is answering a question about populations that you asked about yourself.

Applied to one person it has an obvious blind spot β€” it cannot tell muscle from fat. A lean, muscular athlete routinely lands in the 'overweight' band while carrying less fat than the average person in the 'normal' band. The number is not wrong; it is answering a question about populations that you asked about yourself.

Body fat percentage: the number most people actually mean

When someone says they want to 'lose weight', they almost always mean they want to lose fat while keeping muscle. Body fat percentage is the number that tracks that directly, which makes it far more useful than the scale for judging whether a diet is working.

The catch is measurement. Tape-based methods like the US Navy formula are typically within three to four percent of a DEXA scan β€” excellent for something free, but that margin is wider than the change you might achieve in a month. Measure consistently, at the same time of day with the same technique, and watch the trend over weeks rather than agonising over individual readings.

FFMI: how muscular are you, independent of fat

Fat-Free Mass Index applies the BMI arithmetic to your lean mass alone, which turns BMI's weakness into a strength. Where BMI penalises muscle, FFMI measures it β€” the FFMI calculator lists the bands and where you fall.

The reason it belongs in this set is that it moves on a completely different timescale from the others. Body fat percentage can shift noticeably in six weeks of dieting. FFMI barely moves in six months, because building lean mass is slow in a way losing fat is not. That makes it a poor progress metric for a diet and an excellent one for a training career.

There is one trap worth knowing about. FFMI is derived from your body fat estimate, so it inherits all of that measurement's error β€” and then amplifies it, because a small error in body fat shifts your calculated lean mass in one direction and your fat mass in the other. A tape measurement that reads two percent off can move your FFMI further than a genuinely good year of training. Compare FFMI readings only when they came from the same measurement method.

Waist-to-hip ratio: the one that predicts health risk

The other three describe your composition. Waist-to-hip ratio describes where you store fat, and that turns out to matter independently of how much you carry.

Abdominal fat sits around the organs and is more strongly associated with cardiovascular and metabolic risk than fat on the hips and thighs. This is why waist measurements often flag risk in people whose BMI looks unremarkable β€” and why a tape measure around your middle can be more informative than the scale.

Which to use, and when

Use BMI as a thirty-second screen and nothing more. Use body fat percentage to judge whether a diet is preserving muscle. Use FFMI to track whether years of lifting are adding lean mass. Use waist-to-hip ratio and waist circumference when the question is health risk rather than appearance or performance.

The common mistake is chasing a single number in isolation, which almost always produces a distorted picture. A runner with a high FFMI and a low waist measurement is in excellent shape regardless of what BMI says, and no amount of recalculating will change that.

And remember what none of these measure: how you sleep, how you perform, your blood markers, or how you feel. Those matter more than any ratio, and no calculator on this site can tell you about them.
