What VO2 max actually measures
VO2 max is the maximum rate at which your body can take in and use oxygen during intense exercise, expressed in millilitres of oxygen per kilogram of body weight per minute. It is one of the best single indicators of aerobic endurance capacity.
What VO2 max can and cannot tell you
VO2 max is the ceiling on how much oxygen your body can use per minute, and it sets the upper bound of your aerobic potential. But two runners with identical VO2 max numbers can post very different race times, because running economy and lactate threshold decide how much of that ceiling you can actually use over a race.
Think of VO2 max as engine size. A bigger engine helps, but gearing, efficiency, and fuel delivery determine how fast the car really goes.
How to improve your VO2 max
The most effective stimulus is running at or near the pace you could hold for about 6-12 minutes all out, broken into intervals such as 5 x 3 minutes hard with equal jog recovery. This spends time near your oxygen ceiling, which prompts adaptation. Crucially, most of your weekly volume should still be easy: the hard sessions provide the stimulus, the easy running provides the aerobic base that lets you absorb it.

For recreational adults, 35β45 ml/kg/min is solid. Competitive distance runners often sit at 60β70+, while elite athletes can exceed 80.
Can you estimate VO2 max without a lab?
Yes. Field estimates from race performance or the Cooper 12-minute test correlate well with lab values, though they are estimates, not exact measurements.
Is a higher VO2 max always better for racing?
It helps, but it is not the whole story. Lactate threshold and running economy often separate runners with similar VO2 max values, which is why training those qualities matters as much as raising the ceiling.
How often should I retest my VO2 max?
Every 8-12 weeks is plenty. Aerobic adaptations take time, and testing more often mostly captures day-to-day noise rather than real change.
