Strength Training for Runners
Runners who lift get injured less and run more economically. The catch is that most running-specific strength advice is either too vague to act on or borrowed wholesale from bodybuilding. Here is what the evidence actually supports.
Two reasons to lift, and only one of them is obvious
The injury case is the well-known one: strength training roughly halves overuse injuries in runners, an effect large enough that it would be considered remarkable for any other intervention.
Lifting does not raise your VO2 max. It lets you get more speed out of the engine you already have.
The second reason gets less attention but matters just as much on race day. Lifting improves running economy, meaning you use less oxygen to hold a given pace. Nothing about your VO2 max changes; you simply get more speed out of the same engine. Studies typically show improvements of two to eight percent after a couple of months of heavy strength work, which over a marathon is minutes rather than seconds.
Heavy and few, not light and many
The instinct is to train strength the way you train endurance: high reps, short rest, lots of burn. For runners this is close to backwards. The adaptations that improve economy and resilience come from heavy loads and low reps, in the region of 4-6 reps at 80-85% of your one-rep max, with full rest between sets.
High-rep circuits mostly add fatigue that competes with your running without delivering the neural adaptations you are after. If a session leaves your legs too trashed for tomorrow's run, it was the wrong session.
The exercises that carry their weight
Running is a series of single-leg landings, so the movements that transfer best load one leg at a time. Bulgarian split squats, single-leg deadlifts and step-ups cover most of what matters through the hips and quads.
Calf and Achilles work deserves its own mention. The calf complex absorbs enormous force on every stride and is behind a large share of running injuries, yet it is the most commonly skipped. Heavy single-leg calf raises off a step, lowered slowly, are unglamorous and hard to replace.
Round it out with a hip-focused movement and something for the trunk. Weak hips show up as knee pain far more often than as hip pain, which is why runners are so often surprised by the diagnosis.
Fitting it into a running week
Two sessions a week is the sweet spot, and 20-30 focused minutes is enough. More than that starts competing with running for recovery, which defeats the purpose.
Put lifting on the same day as a hard run rather than on an easy day. It sounds counterintuitive, but concentrating the hard work preserves genuinely easy days, and easy days are what let you absorb everything else. Lift after the run, not before, so your key session is not compromised by pre-fatigued legs.
In the final ten days before a goal race, cut the volume sharply but keep one light session. Stopping entirely lets the adaptations start to fade just as you want them.
What about all the soreness
Expect to feel it for the first two or three weeks, and expect your easy runs to feel heavier than usual during that window. This is normal and it passes as your tissues adapt to the new stimulus.
What is not normal is soreness that lingers past about 72 hours or any sharp, localised pain. That is a signal to reduce the load rather than push through. And eat enough: strength work on top of running raises your calorie and protein needs, and under-fuelling is the quickest way to turn a helpful stimulus into an injury.
